Building the Base

Volume, Frequency, and the 80/20 Split

Two runners start training in July for an October marathon.

The first one builds quickly, going from 20 miles in week one to 30 by week three and 40 by week six, with most runs at a solid moderate clip because that is what training is supposed to feel like. Around week eight something in the shin starts complaining, by week nine it is loud enough to force a week off, and the return in week ten is cautious enough that a fair amount of fitness has already leaked away.

The second one adds a couple of miles some weeks and holds steady on others, and most of the running feels almost too easy to count. By October they are running 35 miles a week and have not missed a session since June.

The second runner will almost always have the better race, and not because of any particular workout. The advantage comes entirely from having strung together uninterrupted weeks.

Base training is not glamorous, and the reason people abandon it is usually that it feels like it is not doing much. Understanding the mechanisms makes it considerably easier to stay patient.

The short version

Frequency, then duration, then intensity

Four 30-minute runs will generally do more for you than two 60-minute runs, even though the weekly total is identical.

Every run functions as a signal telling your body to adapt, and tissue remodeling, capillary growth, and the enzyme changes that support aerobic metabolism all respond to repeated exposure. Four separate signals produce more total adaptation than two larger ones. Shorter runs also carry less risk per session, since a lot of injury happens in the back half of a run when accumulated fatigue starts changing how you move.

The sequence worth following is to establish frequency first, then extend the duration of those runs, and only then start adding intensity.

The 80/20 split

Roughly 80 percent of your weekly volume should be genuinely easy, with the remaining 20 percent covering everything harder.

This ratio turns up consistently in how endurance athletes train across a range of sports and ability levels, and the logic connects directly back to what different intensities do. Easy volume drives aerobic development, which has essentially no ceiling and accumulates in proportion to time spent. Higher intensity drives a different set of adaptations but carries a recovery cost that limits how much of it you can productively absorb. Moderate effort ends up splitting the difference in an unhelpful way, producing enough stress to require recovery without producing enough stimulus to justify it.

Most self-coached runners drift toward something closer to 50/50 without ever deciding to, and the issue is usually not that their hard days are too hard. It is that their easy days are too hard, which leaves them too tired for the hard days to be hard enough to matter. Slowing the easy runs down is what makes real quality sessions possible in the first place.

Progress in steps, then hold

A reasonable rhythm is to add volume for two or three weeks and then hold flat or pull back for one.

The familiar guidance about not increasing more than 10 percent a week is a sensible ceiling rather than a target you owe anyone, and there will be weeks where the right move is simply repeating what you did last week. Nothing is lost by doing that.

Every third or fourth week, cutting volume by around 20 percent while keeping one short quality session tends to work well. This matters more than it might seem, because adaptation does not happen during the hard work itself. Training creates a stimulus and a temporary reduction in your capacity, and the rebuilding to a higher level happens during the recovery that follows. A block with no lighter weeks accumulates plenty of stimulus without ever collecting the return on it.

Change one thing at a time

Add volume or add intensity in a given week, but try not to do both.

Beyond the obvious injury risk, this is really about information. When something starts to ache, you want to be able to identify which change caused it, and if you altered two variables at once you have no way of knowing what to walk back.

The gap between your lungs and your legs

This is the one that catches almost everyone, and it is worth understanding in some detail.

Your cardiovascular system adapts quickly. Meaningful improvements in blood volume, capillary density, and mitochondrial content show up within a few weeks of consistent training. Bone, tendon, ligament, and fascia adapt on a much slower timeline, closer to months, partly because they have relatively poor blood supply compared with muscle and partly because collagen turnover is just inherently slow.

The practical consequence is that five or six weeks into a block, your engine is genuinely ready for more work than your structure is. Running feels easy, adding mileage feels like the obviously correct decision, and then two or three weeks after you make that jump, something starts hurting.

What makes this so hard to catch is the delay. The pain arrives well after the decision that caused it, so it rarely feels connected to anything in particular. A useful rule of thumb is that when your lungs feel ready to run more than your legs do, you should believe your legs.

What this looks like in practice

For a first marathon, consistent weeks in the 25 to 35 mile range with a steadily growing long run will get most people to the finish line healthy and reasonably comfortable. That is not a compromise or a beginner's version of training. That is the plan working the way it is supposed to.

Trying to reach 50 miles a week on a body that has never held 30 is probably the most common way a training block ends early.
